How the plan works

The beginner plan uses walk-run intervals: short jogs separated by walking breaks. Each week the jogs get a little longer and the walks stay short, so your heart, lungs, muscles and joints adapt together. By week six you run for 18–20 minutes without stopping, and by week eight you can cover 5 km — about 3.1 miles — at an easy pace. Sessions take 25–35 minutes including the warm-up and cool-down walks, three times a week with a rest or walking day in between.

If you can already jog 10 minutes

The six-week plan in the planner skips the early walk-run weeks. It builds an easy long run from 15 to 30 minutes and adds one session of short steady efforts each week, such as 5 × 2 minutes at a slightly quicker pace with a minute of walking between. What to do when a week feels too hard

Repeat it. The plan is a guide, not a deadline; repeating a week — or going back one — is normal, especially after illness, poor sleep or a busy period. If you have a race booked, you can still walk some sections on race day. Sharp pain, pain that changes how you run, or pain that gets worse as you go are signs to stop and rest, and to see a health professional if it continues.

  2. Check the start time, location, parking and bib collection.
  3. Lay out your kit the night before; wear nothing new on race day.

  5. Start at the back and run the first kilometre slower than feels necessary.
  6. Walk through water stations if you like; there is no rule against walking.

Worked example

Strength and rest days
